Every diet asks for willpower. This one asks for rules.

If you are carrying serious extra weight, you already know the advice: eat less, move more, be consistent. Knowing it is not the problem. The problem is that diets are built on daily decisions, and daily decisions are exactly what run out by 8 PM. The Forage Protocol is different: you make the decisions once, on a Sunday, and the week runs itself. One page. A handful of laws. A partner, spouse, or roommate can shop and cook for it without guessing. No calorie counting, no food scales, no app, no weigh-ins required. It was designed for one overweight, exhausted desk worker, but it works for anyone who is done negotiating with themselves and wants a system that holds up on the worst week, not just the best one.

WHY IT WORKS

Every law is load-bearing. When people ate ultra-processed diets in a controlled NIH trial, they ate ~500 more calories a day without noticing. So the laws remove ultra-processed food entirely instead of asking you to resist it. Protein and vegetables at every meal blunt the hunger that breaks diets. A weekly cheat day with a damage-control protocol keeps one bad Saturday from becoming a bad month.

WHO IT IS FOR

Anyone who needs to lose a lot of weight, feels tired, sore, and hungry doing it, and has failed a diet before. It starts gentle: walking, a 20-minute dumbbell circuit, and food you can buy at any grocery store. There is no joining fee, no branded shake, no phase structure, and nothing to track. If you can read one page and follow it for a week, you can run this.

HOW TO USE IT

Read the eight laws once. Print the one-pager and tape it inside the pantry door. Do the daily routine. Turn exactly one dial on Monday: ten more minutes of walking, two and a half more kilograms on a lift, or two more reps. That is the whole progression. The page below is the entire system; nothing else exists.

The 8 Laws

THE STARCH RULING · SETTLED

Are potatoes or rice needed to prevent malnourishment? No. No single starch is essential: meat, vegetables, fermented foods, bananas and tallow cover every known essential nutrient: complete protein, fiber, potassium, vitamin C, folate, B vitamins, calcium (via kefir/cheese), iron and zinc. Your plate has no starch slot until your goal weight. Potatoes and rice stay on the family table. They are family food, not your food.

Optional, not required: on long-walk or lift days, one level scoop within an hour after the session aids recovery and glycogen. Default is OFF. If energy crashes on training days, earn it, otherwise it stays off.

REAL FOOD ONLY

Every ingredient passes the 1900s test: would a general store of 1900 sell it? No crinkly bags, no chemical ingredient lists, no "vegetable oil," nothing deep-fried by a corporation.

ONLY TALLOW

Every pan, roast and fry: beef or pork tallow (buy a jar, or render your own meat trimmings). Canola, sunflower, soybean, safflower, grapeseed = NO-GO. Read every label.

THE PARTITIONED PLATE

Dinner is served as separate dishes. Build yours: PROTEIN: about two decks of cards (~200 g) · PLANTS: half the plate, no limit · FERMENTED: 2 forkfuls of kraut, kimchi, pickles or kefir. No starch slot. Starch bowls are family-only.

THE SHELF IS ALWAYS FULL

Hunger between meals is answered only from the Always-Stocked Shelf (below). If it isn't on the shelf, it isn't eaten. No debate, no exceptions, no thought.

EARN EVERY MEAL

Before any plate is picked up: 90 seconds of air squats, wall push-ups or band pulls, anything that burns. Contracted muscle opens the gates; the meal goes to muscle, not fat.

SEVEN DINNERS, THEN REPEAT

The same weekly menu and the same shopping list, recycled forever. Decision-making is the enemy of execution; rotation is the weapon.

DON'T DRINK CALORIES

Water, black coffee, tea, sparkling water. That is the entire beverage menu, six days a week. Liquid calories are the least-filling calories that exist.

Saturday. Not optional to skip it, and not optional to skip the damage-control protocol (below). Sunday resets straight back to Law 1.

The Exercise Dial · One Dial, One Turn Per Week
THE ONE-DIAL RULE: every Monday, turn exactly one dial: +10 min on every walk, or +2.5 kg on every lift, or +2 reps per set. Never two dials at once. Walks at conversation pace (4–5 km/h). You should be able to talk the whole time.
LIFT DAY (20 min, 2–3 rounds, dumbbells): Goblet squat to chair ×10 · Push-up (wall/knee) ×10 · One-arm row ×10/side · Plank 20 sec. Start light (one dumbbell you can lift 15 times). This is the muscle-preservation insurance for the whole transformation. It is not optional.

UNLOCK GATES · CHECK BOTH BOXES FIRST

  • Jog-walk intervals: only after ① under 118 kg and ② a 90-min walk feels easy.
  • P90X: unlocks at month 6–7, ~111 kg. The preparation is the point.
  • Optional post-training starch: one level scoop within an hour after lift days / long walks, per the ruling above. Default OFF.

Feeling ready early is exactly when injuries happen. The gates don't care how you feel.

Saturday Cheat Day · The Damage-Control Protocol
  1. Normal protein breakfast first: never junk on an empty stomach
  2. Grapefruit / citrus juice before the first cheat meal; citrus with meals all day
  3. Black coffee or tea with every cheat meal
  4. 90 seconds of squats + wall presses before each cheat meal, again 90 minutes after
  5. Protein and veg first, starch and sugar last: every time
  6. 20-minute walk after the biggest meal
  7. Kitchen closes 8 PM. Sunday resets to Law 1.

WHAT THE PROTOCOL IS ACTUALLY DOING

The 90-second burn is the load-bearing wall: contracting muscle pulls glucose transporters to the cell surface, so incoming cheat-meal calories partition toward muscle instead of fat storage. Same mechanic as your daily earn-it rule, applied to junk day.

Citrus, caffeine, protein-first: smaller effects individually (slower stomach emptying, earlier fullness), real in combination, and free.

The real function of cheat day is psychological and hormonal: a scheduled indulgence kills the deprivation-binge cycle, and one high-calorie day blunts the metabolic slowdown of a long deficit.

If cheat day ever turns into uncontrollable eating instead of enjoyable eating, shrink it to one cheat meal. The protocol works identically. And don't chase "staying in ketosis": the goal is damage control, not ketosis.
